How long should you rest between sets?
Short answer: rest 2–3 minutes between sets of heavy compound lifts (squats, presses, rows, deadlifts), 60–90 seconds on isolation exercises and machines, and 3–5 minutes before a maximal strength attempt. The research is clear that resting under a minute costs you reps on the next set — and, over months, muscle. Past about 90 seconds the differences get small.
Why rest matters at all
A hard set drains the fast energy system in your muscles (phosphocreatine) and builds up fatigue. Most of that recovers in the first two minutes. Rest too little and the next set starts with less in the tank, so you get fewer reps at the same weight — and fewer reps means less total work, which is what growth and strength are built on.
That's exactly what shows up in the studies. In a 2016 trial with resistance-trained men, the group resting 3 minutes between sets gained more muscle and more strength over 8 weeks than the group resting 1 minute, on the same program. A 2017 systematic review reached a similar place: short and long rests both work for beginners, but longer rests (over 60 seconds) look better once you have some training experience.
Rest between sets for muscle growth
The most complete answer comes from a 2024 meta-analysis that compared short (≤60 s), intermediate (61–119 s), long (120–179 s), and very long (≥180 s) rest intervals. Resting longer than 60 seconds produced modestly more muscle growth than resting 60 seconds or less — and beyond 90 seconds, the authors found no meaningful differences. The volume you can complete levels off somewhere between 2 and 3 minutes of rest.
So for hypertrophy the practical rule is: never rush under 60 seconds, aim for 90 seconds to 2 minutes on most sets, and take 2–3 minutes when the exercise is heavy and involves a lot of muscle. The old "30–90 seconds for muscle growth" advice — the one that still lives in a lot of textbooks — is the guidance that meta-analysis specifically flagged as due for reconsideration.
Rest between sets for strength
Strength work uses heavier loads for fewer reps, and the goal of each set is to move that weight well. Fatigue is the enemy. Traditional strength coaching guidance is 2–5 minutes for heavy sets of 1–6 reps, and there's no research reason to go shorter. If you're working up to a heavy single or triple, take 3–5 minutes; you'll lift more and your technique will hold.
Rest here is not laziness. A missed rep at 90% because you rested 90 seconds is a wasted set.
Rest for isolation exercises and machines
Curls, lateral raises, leg extensions, cable work, most machines: 60–90 seconds is enough. These moves use less muscle mass, so there's less to recover, and a bit of accumulated fatigue doesn't hurt the goal. If your reps are dropping sharply from set to set, add 30 seconds.
Rest between sets for endurance or fat loss
Circuits with 30–60 seconds of rest are fine for conditioning and they burn a bit more energy per minute — but they don't burn meaningfully more fat over a week, and they blunt the stimulus for muscle and strength. If your goal is fat loss, lift like you're trying to keep your muscle (because you are) and create the deficit through food and total weekly activity. Short-rest circuits belong in a conditioning session, not in place of your main lifts.

Rest by feel: the two-question check
Timers are useful (Stelvo runs one), but you can also autoregulate. Before starting the next set, ask: Is my breathing back to near normal? and Can I hit the reps I'm aiming for? If the answer to either is no, wait another 30 seconds. Well-trained lifters end up remarkably close to the numbers above doing this — heavy compounds around 2–3 minutes, small stuff around a minute.
Want shorter workouts? Superset, don't rush
If time is the problem, the answer isn't cutting rest — it's pairing exercises. A 2021 review on time-efficient training found that supersets of exercises for different muscles (press + row, curl + triceps pushdown) roughly halve session time while maintaining the number of sets. FAQ
Is 1 minute of rest enough between sets?
For isolation work and beginners, it can be. For compound lifts in trained people, the research says it costs you: the 1-minute group in the 2016 trial gained less muscle and less strength than the 3-minute group.
Is 5 minutes of rest too long?
Not for a heavy single, double, or triple — that's the standard. For moderate-rep hypertrophy work it's more than you need; the 2024 meta-analysis found nothing extra past about 90 seconds to 2 minutes.
Should beginners rest less?
Beginners tolerate shorter rests better because their sets are less demanding, and the 2017 review found short and long rests work similarly for untrained people. But there's no advantage to rushing. Two minutes on compounds, one on isolation is a fine habit to build from day one.
Does resting less burn more fat?
Slightly more per minute, but the difference over a week is trivial compared to what you eat, and the shorter rests reduce the muscle-building stimulus. Lift with proper rest; get your calorie burn from cardio and steps.
